30-Minute At-Home Workout (No Equipment Needed)

No gym? No problem.You can build strength, improve mobility, and boost your energy with a simple 30-minute bodyweight workout right at home with no equipment required.

This routine targets your legs, glutes, core, chest, and shoulders while keeping things joint-friendly and scalable for all fitness levels.


How the Workout Is Structured

Total Time: ~30 minutes Format: 3 rounds Rest: 30–60 seconds between exercises

Each move can be adjusted to match your current fitness level.


The Workout

1. Bodyweight Squats

Targets: Quads, glutes, core Sit back, keep your chest tall, and drive through your heels.

Beginner: 10–12 reps Advanced: 15–20 reps

2. Push-Ups (Regular or Kneeling)

Targets: Chest, shoulders, triceps, core

Choose the version that allows you to maintain good form.

Beginner: Kneeling push-ups Advanced: Full push-ups Reps: 8–15

3. Standing Split Squats

Targets: Glutes, quads, balance

Start in a staggered stance and lower straight down, keeping your front knee in line with your toes.

Reps: 8–12 per side

4. Glute Bridges

Targets: Glutes, hamstrings, lower back

Squeeze your glutes at the top and avoid arching your lower back.

Reps: 12–15

5. Dead Bugs

Targets: Deep core, coordination

Move slowly and keep your lower back pressed into the floor.

Reps: 8–12 per side

6. Bird Dogs

Targets: Core stability, glutes, low back

Focus on control and balance rather than speed.

Reps: 8–12 per side
